- 1 tsp garlic powder
- 1 tsp onion powder
- 1 tsp smoked paprika
- 1 tsp Italian seasoning
- ½ tsp cayenne pepper (optional, for a kick)
- 1 tsp salt, divided
- ½ tsp black pepper, divided
- 2 large eggs
- 1 tbsp water
- 1 cup panko breadcrumbs
- ¼ cup freshly grated Parmesan cheese
- ½ tsp dried oregano
- ½ tsp dried thyme
- Vegetable oil for pan-frying
For the pasta and alfredo sauce
8 oz fettuccine, linguine, or high-protein legume pasta
1 lb boneless, skinless chicken breasts (2 medium), pounded to ½-inch thickness
1 tsp Italian seasoning
½ tsp salt, plus more to taste
¼ tsp black pepper
1 tbsp olive oil
3 cloves garlic, minced
1 tbsp whole-wheat flour or all-purpose flour
1 ½ cups low-fat (2%) milk, at room temperature
½ cup plain full-fat Greek yogurt, at room temperature
¾ cup freshly grated Parmesan cheese
¼ cup steamed and blended cauliflower (optional, for extra silkiness and veg)
¼ tsp freshly grated nutmeg (optional)
Fresh parsley, chopped, for garnish
How to Make This.
Stovetop Method:
- Set Up Your Dredging Station: In a shallow bowl, whisk together the flour, garlic powder, onion powder, smoked paprika, Italian seasoning, cayenne (if using), and half the salt and pepper. Add the chicken and cook for 4–5 minutes per side, until deeply golden and crisp and the internal temperature reaches 165°F. Transfer to a wire rack (not paper towels, to keep the crust crisp) and let rest.
- Cook the Pasta: While the chicken fries, bring a large pot of salted water to a boil. Cook the pasta until al dente, reserving 1 cup of the starchy pasta water before draining.
- Start the Sauce: In a clean skillet over medium heat, add the olive oil and sauté the minced garlic for 30 seconds until fragrant. Sprinkle in the flour and whisk for 1 minute to cook out the raw flour taste.
- Make it Creamy: Slowly drizzle in the room-temperature milk while whisking continuously to prevent lumps. Bring to a gentle simmer and cook, stirring frequently, until thickened enough to coat the back of a spoon, about 2–3 minutes.
- Finish the Sauce: Remove the skillet from heat. One tablespoon at a time, vigorously stir in the room-temperature Greek yogurt until smooth. Stir in the blended cauliflower if using. Add the Parmesan in handfuls, stirring until each addition melts fully. Season with nutmeg and additional salt and pepper to taste.

Cook pasta: On the stovetop. Set electric skillet to 350°F (175°C).
